Full-body dumbbell workout at home
A simple full-body dumbbell workout for home, with beginner-friendly substitutions and progression.

One pair of dumbbells can train the whole body. Focus on controlled repetitions and use exercise variations that suit the space and equipment you have.
1. The workout
Warm up with several minutes of comfortable movement, then complete two or three rounds.
- Goblet squat: 8–12 reps
- Dumbbell floor press: 8–12 reps
- One-arm dumbbell row: 10–15 reps each side
- Dumbbell Romanian deadlift: 8–12 reps
- Standing shoulder press: 8–12 reps
- Suitcase carry or plank: 30–45 seconds
2. Rest and frequency
Rest long enough to maintain good form, often 60–120 seconds. Two or three sessions per week can work well, with recovery days between sessions.
3. Progress without heavier dumbbells
Add repetitions within the range, slow the lowering phase, pause at the hardest point or add a set. Do not sacrifice control simply to make an exercise feel harder.
